Cutting Phases: How to Lose Fat Without Losing Muscle

A well-run cut takes 8 to 16 weeks, keeps strength, and ends with a plan for what comes after. A badly run one ends in a rebound.

A cutting phase is a planned period of fat loss, usually after a bulk or before an event, holiday or season. The aim is to lose fat while keeping as much hard-earned muscle as possible. The principles are simple; the challenge is sticking to them for weeks.

Set the deficit

0.5 to 1%body weight lost per week
8 to 16weeks for most cuts
1.8 to 2.7 g/kgprotein while dieting

Find maintenance with the macro calculator, then subtract 300 to 600 calories a day. Leaner people should cut more slowly; people with more fat can go faster at first.

Training during a cut

  • Keep the main lifts heavy; maintaining strength is the goal.
  • Reduce total sets by 10 to 30 percent if recovery drops.
  • Keep rest periods long enough to lift well.
  • Expect some strength loss late in a long cut, especially as you get very lean.

Cardio and steps

Daily steps are the most recovery-friendly way to increase calorie burn. Add one to three cardio sessions if needed, favouring cycling or incline walking over long runs to protect your legs for lifting.

Managing hunger

  1. High protein at every meal.
  2. Large portions of vegetables and broth-based soups.
  3. High-fibre carbs: oats, potatoes, legumes, fruit.
  4. Regular meal times; avoid long gaps.
  5. Seven to nine hours of sleep.
  6. Calorie-free drinks: water, sparkling water, tea, coffee.

Plateaus

Weight loss is rarely linear. Water retention can mask fat loss for a week or two. Check your two-week average; if it has stalled for two to three weeks, reduce intake by 100 to 150 calories a day or add steps. Longer cuts often benefit from a one- to two-week break at maintenance, which can improve energy and adherence.

Ending the cut

The end of a diet is where most people lose their results. Increase calories toward maintenance over two to four weeks, keep protein and training steady, and expect a small rise in scale weight from food and water, not fat. Then hold maintenance for a while before deciding the next phase.

For enhanced lifters

No compound replaces the deficit. Our bulking versus cutting guide explains what so-called cutting compounds actually change.

Mental side of cutting

Long diets bring irritability, lower energy and a growing preoccupation with food. Planned meals you enjoy, a weekly higher-calorie meal, and a fixed end date make it easier to stay on track. If dieting starts to feel obsessive or leads to bingeing, step back to maintenance; health comes first.

Sample cutting day (about 2,100 kcal, 190 g protein)

  • Breakfast: egg white and whole-egg omelette with vegetables, toast, berries
  • Lunch: chicken, rice and a large salad
  • Snack: Greek yogurt with a little granola
  • Dinner: white fish, potatoes and roasted vegetables
  • Evening: cottage cheese or a protein shake

Questions

How do I break a fat-loss plateau?

First check tracking accuracy and the two-week trend. If weight has truly stalled, cut 100 to 150 calories a day or add 2,000 to 3,000 daily steps.

Should I do a cut before or after a bulk?

If you are above roughly 20 percent body fat (men) or 30 percent (women), cutting first usually makes the following bulk more productive.

What is reverse dieting?

Raising calories gradually after a cut to reach maintenance while limiting fat regain. Moving to maintenance within a few weeks works for most people.

Do enhanced lifters cut differently?

The basics are the same. Additional monitoring of blood pressure, lipids and hematocrit matters more during aggressive dieting.
